The Hatha Yoga Pradipika describes fifteen of them and says Śiva taught eighty-four. Each card on Yogide gives the Sanskrit name, its meaning, the steps, the precautions and the source text. - [Breath, pranayama and bandhas](https://yogide.com/breath/) : Prāṇāyāma is the regulation of the breath. The Hatha Yoga Pradipika teaches it after posture: sit steadily, breathe slowly through the nose, never force, and progress gradually. Start with simple techniques such as alternate nostril breathing without retention, and learn retentions and forceful breathing with a teacher. - [Yoga and health](https://yogide.com/health/) : Studies show that yoga can help some conditions modestly, such as chronic low back pain, stress and sleep quality, and that it is generally about as safe as other exercise when practised gently. Yogide only writes a health benefit when a peer-reviewed study supports it, with its DOI or PubMed link, and never gives medical advice. - [Yoga in India, from Rishikesh](https://yogide.com/india/) : Most travellers come to India for yoga through Rishikesh, in the Himalayan foothills on the Ganga, or Mysore, Kerala and Varanasi. Before booking, check the official e-Visa rules, the season, and what a school's certificate really covers. Yogide publishes dated facts and never a paid ranking of schools. - [Dhanurāsana, the bow pose](https://yogide.com/asanas/bow-pose/) : Dhanurāsana, the bow pose, is a backbend done lying on the belly: you bend the knees, hold the ankles and press the feet back into the hands, so that chest and thighs lift and the body arches like a bow. Hold three breaths. The Hatha Yoga Pradipika (1.27) describes a different, seated bow: the archer drawing the toes to the ear. - [Setu bandhāsana, the bridge pose](https://yogide.com/asanas/bridge-pose/) : Setu bandhāsana, the bridge pose, is a gentle backbend done lying on the back: knees bent, feet flat and hip-width apart, you press into the feet and lift the hips, shoulders and head staying on the floor. Hold five breaths, roll down slowly. Its full name, setu bandha sarvāṅgāsana, recalls the bridge of the Rāmāyaṇa. - [Bhujaṅgāsana, the cobra pose](https://yogide.com/asanas/cobra-pose/) : Bhujaṅgāsana, the cobra pose, is a gentle backbend done lying on the belly: palms under the shoulders, you lift the head and chest while the body from the navel to the toes stays on the floor. Hold three to five breaths, lower on an exhalation. The Gheranda Samhita (2.42-43) describes it, comparing the raised head to a serpent's hood. - [Bakāsana, the crow pose (or crane)](https://yogide.com/asanas/crow-pose/) : Bakāsana, usually called crow pose in English, is a first arm balance: squatting, hands on the floor, you place the knees high on the backs of the upper arms, lean forward and lift the feet, balancing on the hands. Gaze forward, not down. The pose is modern; its Sanskrit name means crane, and kākāsana, the crow, is a similar balance. - [Adho mukha śvānāsana, downward-facing dog](https://yogide.com/asanas/downward-dog/) : Downward-facing dog (adho mukha śvānāsana) is an inverted V: hands and feet on the floor, hips lifted high, spine long from the wrists to the sitting bones, heels moving towards the floor. Beginners keep the knees bent. Hold five to ten breaths. It is a modern posture, absent from the classical hatha texts, and a step of the sun salutation. - [Matsyāsana, the fish pose](https://yogide.com/asanas/fish-pose/) : Matsyāsana, the fish pose, is a backbend lying on the back: with the hands under the hips and the forearms pressing down, you lift the chest and let the crown of the head rest lightly on the floor, almost without weight. Hold three to five breaths, then lift the head before lowering the chest. With a neck problem, lie back over a bolster instead. - [Hanumānāsana, the splits, and the leap of Hanumān](https://yogide.com/asanas/hanumanasana/) : Hanumānāsana is the front splits: one leg stretched forward, the other back, hips square and lowered towards the floor, often with the arms raised. It is an advanced, modern posture to approach over months with blocks under the hips. Its name honours Hanumān, the monkey hero who, in the Rāmāyaṇa, leaps across the ocean to Laṅkā in search of Sītā. - [Śīrṣāsana, the headstand](https://yogide.com/asanas/headstand/) : Śīrṣāsana, the headstand, is an inversion balanced on the forearms and the crown of the head, fingers interlaced around the back of the head, legs vertical. It is an advanced posture to learn with a teacher, against a wall, after weeks of preparation. Avoid it with neck problems, glaucoma, high blood pressure or heart disease: it doubles eye pressure. - [Śalabhāsana, the locust pose](https://yogide.com/asanas/locust-pose/) : Śalabhāsana, the locust pose, is a backbend lying on the belly: arms alongside the body, palms or fists pressing the floor, you lift both straight legs a little way off the ground while the chin stays down, like a grasshopper raising its tail. Hold three to five breaths. Beginners lift one leg at a time, the half locust. - [Padmāsana, the lotus pose, and the half lotus](https://yogide.com/asanas/lotus-pose/) : Padmāsana, the lotus pose, is a cross-legged seat in which each foot rests on the opposite thigh, soles turned up, knees on the floor, spine upright. The movement must come from the hips, never the knees. Most people start with the half lotus, one foot on the thigh. The Hatha Yoga Pradipika (1.46-49) describes it among the four essential seats. - [Tāḍāsana, the mountain pose](https://yogide.com/asanas/mountain-pose/) : Tāḍāsana, the mountain pose, is the basic standing posture: feet together or hip-width apart, weight spread evenly over both feet, legs active, spine long, arms relaxed at the sides, breath slow through the nose. Hold it for five to ten breaths. It is a modern posture and the starting point of every standing sequence. - [Pigeon pose, kapotāsana and its variations](https://yogide.com/asanas/pigeon-pose/) : Pigeon pose, as taught in most classes, is a hip opener: from all fours, the right knee comes forward behind the right wrist, the shin angled across the mat, the left leg stretched back, the chest lifted like a pigeon's. Hold five to ten breaths per side. It is a preparation for eka pāda rājakapotāsana, a modern posture. - [Plank and caturaṅga daṇḍāsana, the four-limbed staff](https://yogide.com/asanas/plank-chaturanga/) : In plank pose the body is held straight as a board on the hands and toes, wrists under the shoulders. Caturaṅga daṇḍāsana, the four-limbed staff, lowers from the plank with the elbows bent close to the ribs until the upper arms are parallel to the floor, shoulders no lower than the elbows. Beginners keep the knees down. - [Halāsana, the plow pose](https://yogide.com/asanas/plow-pose/) : Halāsana, the plow pose, is an inversion: lying on folded blankets with the shoulders supported, you lift the legs and hips and lower the straight legs over the head until the toes rest on the floor or on a chair. The weight stays on the shoulders, never on the neck. It is not for neck problems, glaucoma, uncontrolled high blood pressure or pregnancy. - [Śavāsana, the corpse pose](https://yogide.com/asanas/savasana/) : Śavāsana is the corpse pose: you lie flat on your back, arms and legs slightly apart, eyes closed, and let the body become still for five to ten minutes. The Hatha Yoga Pradipika says it removes fatigue and gives rest to the mind. It closes every yoga session. - [Paścimottānāsana, the seated forward bend](https://yogide.com/asanas/seated-forward-bend/) : Paścimottānāsana, the seated forward bend, is done sitting with the legs stretched forward: you lengthen the spine, then fold from the hips and hold the shins, feet or a strap. Bend the knees as much as needed and breathe slowly for five to ten breaths. The Hatha Yoga Pradipika (1.30-31) calls it the foremost of postures. - [Ardha matsyendrāsana, the seated twist of the lord of fishes](https://yogide.com/asanas/seated-twist/) : Ardha matsyendrāsana, the half lord of the fishes pose, is a seated twist: one foot on the floor outside the opposite knee, the other leg folded or straight, you lengthen the spine on the inhalation and turn on the exhalation. Hold five breaths per side. The full form, described in the Hatha Yoga Pradipika (1.28), is named after the yogi Matsyendranātha. - [Sarvāṅgāsana, the shoulder stand](https://yogide.com/asanas/shoulder-stand/) : Sarvāṅgāsana, the shoulder stand, is an inversion: lying on folded blankets, you lift the legs and hips and support the back with the hands until the body is vertical, the weight on the shoulders and upper arms, never on the neck. It is not for people with neck problems, glaucoma, uncontrolled high blood pressure or heart disease. Learn it with a teacher. - [Trikoṇāsana, the triangle pose](https://yogide.com/asanas/triangle-pose/) : Trikoṇāsana, the triangle pose, is a standing side bend: feet a leg's length apart, front foot turned out, you extend the trunk sideways over the front leg, lower hand on the shin or a block, upper arm raised. Both sides of the waist stay long. Hold five breaths on each side. It is a modern posture, taught in almost every Indian school. - [Vajrāsana, the thunderbolt pose](https://yogide.com/asanas/vajrasana/) : Vajrāsana, the thunderbolt pose, is a kneeling seat: knees together, tops of the feet on the floor, big toes touching, buttocks resting on or between the heels, spine upright. In India it is traditionally taken for a few minutes after meals. The Gheranda Samhita (2.12) describes it among its thirty-two postures. - [Vīrabhadrāsana I, Warrior I, and the story of Vīrabhadra](https://yogide.com/asanas/warrior-1/) : Vīrabhadrāsana I, Warrior I, is a standing lunge: front knee bent over the ankle, back leg straight with the heel grounded, hips and chest facing forward, arms raised overhead. Hold five breaths on each side. The pose is modern, but its name honours Vīrabhadra, the warrior Śiva created to avenge the death of Satī at Dakṣa's sacrifice. - [Cakrāsana, the wheel pose (ūrdhva dhanurāsana)](https://yogide.com/asanas/wheel-pose/) : Cakrāsana, the wheel pose, also called ūrdhva dhanurāsana, is a full backbend: lying on the back, hands beside the ears and feet near the buttocks, you press into hands and feet and lift the whole body into an arch. It is an advanced posture, learned in stages from the bridge, ideally with a teacher. It is modern. - [Twelve basic yoga poses for beginners](https://yogide.com/asanas/for-beginners/) : The twelve basic yoga poses for beginners are mountain, tree, cat-cow, child's pose, downward-facing dog, cobra, bridge, seated forward bend with bent knees, thunderbolt seat, a gentle seated twist, triangle with a block and corpse pose. Practised slowly in this order, they make a balanced first session of about twenty minutes. - [The meaning of yoga pose names, and the myths behind them](https://yogide.com/asanas/pose-names-meaning/) : Yoga pose names join a Sanskrit word to āsana, posture: vṛkṣa + āsana gives vṛkṣāsana, the tree. The words name animals (cobra, peacock, crow), sages (Vasiṣṭha, Matsyendra), heroes and gods (Hanumān, Vīrabhadra, Naṭarāja), objects (bow, plough, wheel) or a direction of the body (adho mukha, face down). Some names come from fifteenth-century texts; many are twentieth-century. - [Yoga poses chart with Sanskrit names, free to print](https://yogide.com/asanas/poses-chart-pdf/) : Below is a free yoga poses chart you can print from your browser: each posture with its Sanskrit name in IAST and Devanāgarī, its meaning, its level and its family. For a complete reference, the Asana Atlas PDF gives 84 printable cards with steps, alignment, easier versions, precautions and the original verses of the Hatha Yoga Pradipika and the Gheranda Samhita. - [Sūrya namaskāra, the salutation to the sun](https://yogide.com/asanas/surya-namaskar/) : Sūrya namaskāra, the sun salutation, is a sequence of twelve positions linked with the breath: prayer, arms raised, forward bend, lunge, plank or dog, eight-point prostration, cobra, downward dog, then the same steps in reverse. Each position can be paired with one of twelve names of the sun, such as om mitrāya namaḥ. The sequence was popularised in the twentieth century. - [4-7-8 breathing, origin and practice](https://yogide.com/breath/4-7-8-breathing/) : 4-7-8 breathing means inhaling quietly through the nose for 4 counts, holding for 7 and exhaling through the mouth with a whoosh for 8, the tongue behind the upper teeth, for four cycles. It was popularised by the American physician Andrew Weil and is often described as inspired by pranayama. Studies are few and short; no trial shows it puts you to sleep in 60 seconds. - [Añjali mudrā, the gesture of namaste](https://yogide.com/breath/anjali-mudra/) : Añjali mudrā is the gesture of joined palms held before the heart, fingers pointing up: the gesture that accompanies namaste, 'salutation to you'. Añjali means the two hands joined and slightly hollowed, as for an offering. In yoga it opens and closes practice and begins the sun salutation; in India it is first of all a greeting and a prayer. - [Bandhas, the three locks of yoga](https://yogide.com/breath/bandhas/) : The bandhas are the three locks of hatha yoga: mūla bandha lifts the pelvic floor, uḍḍīyāna bandha draws the abdomen in and up on empty lungs, and jālandhara bandha lowers the chin to the chest during a held breath. Held together they form mahā bandha. Learn them one at a time, gently, on an empty stomach, after a foundation in pranayama. - [Bhastrikā, the bellows breath](https://yogide.com/breath/bhastrika/) : Bhastrika is a forceful breath in which both the inhalation and the exhalation are active and audible through the nose, like a blacksmith's bellows. Learn it only after kapalabhati is easy: begin with ten slow breaths, one every two seconds, then a minute of normal breathing, three rounds. It is not for pregnancy, high blood pressure, heart disease or epilepsy. - [Bhrāmarī, the humming bee breath](https://yogide.com/breath/bhramari/) : Bhramari is a breathing practice in which you breathe in quietly through the nose and breathe out slowly while humming a steady 'mmm', lips closed, often with the ears gently closed by the thumbs. Five to ten rounds, seated, followed by a minute of silence, are enough. It is one of the gentlest pranayamas and suits most beginners. - [Box breathing, the square breath](https://yogide.com/breath/box-breathing/) : Box breathing is a four-phase breath of equal length: inhale through the nose for 4 seconds, hold with the lungs full for 4, exhale for 4, hold with the lungs empty for 4, and repeat for 3 to 5 minutes. It is a modern technique; in yogic terms it is a sama vritti breath, equal in all phases, with two short retentions. - [Yogic breathing exercises for beginners](https://yogide.com/breath/breathing-exercises/) : The best breathing exercises for beginners are slow and unforced: observe the natural breath, breathe into the belly, lengthen the exhalation (in for 4, out for 6 to 8), then practise alternate nostril breathing without retention and the humming bee breath. Ten minutes a day, seated, through the nose, on an empty stomach, is a complete start. - [Gyan mudrā and chin mudrā, the seal of knowledge](https://yogide.com/breath/gyan-mudra/) : Gyan mudra (jñāna mudrā) is the hand gesture in which the tip of the index finger touches the tip of the thumb, the other three fingers relaxed and extended, hands resting on the knees. With the palms facing down it is usually called jñāna mudrā; with the palms facing up, chin (cin) mudrā. It suits everyone, for meditation and pranayama. - [Jala neti, rinsing the nose with a neti pot](https://yogide.com/breath/jala-neti/) : Jala neti is rinsing the nose with lukewarm salt water from a small spouted pot: the head tilted to one side, water poured into the upper nostril flows out of the lower one, then the other side. Use only sterile, distilled or boiled and cooled water, never straight tap water: rare but fatal amoebic infections have followed rinses with tap water. - [Jālandhara bandha, the throat lock](https://yogide.com/breath/jalandhara-bandha/) : Jalandhara bandha is the throat lock: after an inhalation, you lengthen the back of the neck, lower the chin towards the top of the breastbone and close the throat gently while the breath is held, then lift the head before breathing out. Learn the movement first without holding the breath, five times, then add short holds of three to five seconds. - [Kapālabhāti, the skull-shining breath](https://yogide.com/breath/kapalabhati/) : Kapalabhati is a breathing practice of short, brisk exhalations through the nose, each one made by drawing the lower belly in, while the inhalation happens passively. Beginners do two or three rounds of 15 to 20 strokes with rests, then up to 30. It is not for pregnancy, high blood pressure, heart disease, hernia, glaucoma, epilepsy or recent abdominal surgery. - [Khecarī mudrā, what the hatha texts describe](https://yogide.com/breath/khechari-mudra/) : Khechari mudra, in the Hatha Yoga Pradipika (3.32), is turning the tongue back into the cavity above the soft palate while the gaze rests between the eyebrows. The texts describe lengthening the tongue by gradually cutting its frenulum: a bodily procedure that must never be attempted. The safe practice that keeps its spirit is nabho mudra, the tongue resting against the palate. - [Mudras, the seals of yoga](https://yogide.com/breath/mudras/) : A mudrā is a seal. In yoga the word covers two families: hand gestures such as jñāna, cin, dhyāna and añjali mudrā, used in meditation, prayer and pranayama, and the great seals of hatha yoga, which combine posture, breath, locks and gaze. The Hatha Yoga Pradipika lists ten of these (3.6-3.7), the Gheraṇḍa Saṃhitā twenty-five. - [Mūla bandha, the root lock](https://yogide.com/breath/mula-bandha/) : Mula bandha is the root lock: a gentle, central lift of the pelvic floor, at the point between the anus and the genitals, held with attention and then fully released. Learn it in three stages: rhythmic contractions of the anal sphincter (ashvini mudra), then holds of five seconds, then a light lift at about a quarter of your strength for ten to thirty seconds. - [Nadi shodhana, alternate nostril breathing](https://yogide.com/breath/nadi-shodhana/) : Nadi shodhana is alternate nostril breathing: you breathe in through one nostril, out through the other, then in through that same nostril and out through the first, closing each side in turn with the right hand. Beginners practise it slowly, without holding the breath, for five minutes. - [Nauli, the abdominal churning](https://yogide.com/breath/nauli/) : Nauli is one of the six cleansing actions of hatha yoga: on empty lungs, after uddiyana bandha, the abdominal wall is moved forcibly from side to side. Today it is taught as isolating and rolling the rectus abdominis muscles. It is learned in person with a teacher, in stages, on an empty stomach, and never in pregnancy or with heart disease, high blood pressure, hernia or ulcer. - [Pranayama, yogic breathing from the texts to practice](https://yogide.com/breath/pranayama/) : Pranayama is the regulation of the breath, the fourth of the eight limbs of yoga. Patañjali defines it as interrupting the flow of inhalation and exhalation once the posture is steady (Yoga Sutra 2.49). Begin seated, breathing slowly through the nose, with a longer exhalation and no retention; learn holds and forceful techniques later, with a teacher. - [Resonant breathing, six breaths a minute](https://yogide.com/breath/resonant-breathing/) : Resonant breathing is slow, even breathing at about six breaths a minute, for example 5 seconds in and 5 seconds out through the nose, for about 5 minutes, without holding the breath. It comes from research on heart rate variability biofeedback, where this rate makes heart rhythm oscillations largest. It is modern, but close to the rhythm of chanted mantras and slow pranayama. - [Śāmbhavī mudrā, the gaze between the eyebrows](https://yogide.com/breath/shambhavi-mudra/) : Shambhavi mudra is the gesture of directing the gaze gently upward towards the point between the eyebrows, the eyes slightly converging, while the attention turns inward. Beginners hold it ten to thirty seconds, three to five times, then rest with the eyes closed. It should never strain the eyes; avoid it with glaucoma or after eye surgery. - [Ṣaṭkarma, the six cleansing actions of hatha yoga](https://yogide.com/breath/shatkarma/) : Ṣaṭkarma are the six cleansing actions of hatha yoga listed in the Hatha Yoga Pradipika (2.22): dhauti, basti, neti, trāṭaka, nauli and kapālabhāti. The text reserves them for people with an excess of fat or phlegm (2.21). Today, jala neti with sterile water, trāṭaka and a gentle kapālabhāti can be learned carefully; dhauti, basti and nauli are learned only in person, with a teacher. ## English — books - [The Asana Atlas: 84 Classical Poses with Sanskrit](https://yogide.com/books/the-asana-atlas-84-classical-poses-with-sanskrit/) : $29. 84 printable pose cards in Devanāgarī and IAST, with the meaning of each name, steps, alignment, easier variations, precautions and the original verses of the Hatha Yoga Pradipika and the Gheranda Samhita - [The 84 Asana Cards](https://yogide.com/books/the-84-asana-cards/) : $29.
